You're in luck because I used to be a personal trainer. Hold a fairly heavy weight, 50 lbs. or more, in each hand and hold the dumbbells to your side. Keep your back straight, heels remain on the floor, and squat down and up. Dumbbell squats are a great way to build your quadriceps. The first time around, do 1 set of 15 reps. Build your way up to 3 sets of 10 repetitions with heavier weight after a week or two, but whenever you do a new exercise, the rule of thumb is 1 set for 15 reps to acclimate your body to the new exercise.

FST is a great way of creating functional strength in muscles, try dumbbell snatch, deadlift, overhead squat, turkish get up, russian twist. Then there are the usual benchpress, bicep curl, tricep pullover etc. Check the web sites for loads of ideas
